Rest for 60-90 seconds between sets. Gradually increase the number of cones or reduce rest time as adaptation occurs. Begin with a lower number of hops and sets to assess tolerance.
Why it works
The Cone Hurdle Hop engages the stretch-shortening cycle, which is fundamental to plyometric training. This rapid eccentric (muscle lengthening) to concentric (muscle shortening) contraction improves the elastic properties of tendons, making them stiffer and more efficient at storing and releasing energy. The movement specifically targets the quadriceps, hamstrings, and calf musculature, enhancing their ability to absorb impact and generate explosive force. The continuous, low-to-moderate height hurdles promote consistent eccentric loading and rapid ground contact times, which are crucial for developing reactive strength and improving the nervous system's ability to recruit fast-twitch muscle fibers. The controlled nature of the cones versus higher, more rigid hurdles reduces impact stress while still providing a significant training stimulus.
How to practice
Setup: Arrange a series of small, soft cones (e.g., 6-12 inches high) 1-2 feet apart in a straight line. Ensure ample space beyond the last cone for deceleration.
Starting Position: Stand upright before the first cone, feet hip-width apart, knees slightly bent, and gaze forward.
The Hop: Initiate the movement by gently bending the knees and ankles, then driving upwards and forwards over the first cone. Focus on minimal ground contact time upon landing.
Landing Mechanics: Land softly on the balls of your feet, immediately absorbing the impact by allowing a slight bend in the knees and ankles. The heels may lightly touch the ground momentarily, but avoid a flat-footed or heel-first landing.
Continuous Movement: Immediately rebound from the landing to clear the next cone. Maintain a consistent rhythm and controlled trajectory over each hurdle.
Arm Action: Allow the arms to swing naturally to assist with momentum and balance, similar to running.
Completion: Continue hopping over all cones. Upon clearing the final cone, land softly, absorb the impact, and then decelerate under control.
