Pilates Saw
A seated rotational movement for spinal mobility, oblique strengthening, and dynamic pelvic floor engagement.
A seated rotational movement for spinal mobility, oblique strengthening, and dynamic pelvic floor engagement.
Classical Pilates (Joseph Pilates) · Developed by Joseph Pilates, this exercise is a classic component of the Pilates mat repertoire. · This movement addresses states of spinal stiffness through the thoracic and lumbar regions, poor intercostal muscle engagement, and a lack of integrated core rotational strength. It specifically targets individuals seeking to improve functional twisting capacity and dynamic pelvic floor responsiveness without direct, isolated pelvic floor cues. · Perform 3-5 repetitions per side. Integrate into a full-body movement sequence 2-3 times per week. As proficiency increases, the range of motion and speed can be gradually advanced.
Why it works
The Pilates Saw facilitates active rotational mobility of the spine, engaging the oblique abdominals and multifidus. The controlled twist and contralateral reach create a lengthening and strengthening effect on the myofascial lines involved in spinal rotation. This dynamic engagement, particularly during the exhale and reach, indirectly recruits and conditions the deep core stabilizers, including the transversus abdominis and the pelvic floor musculature, due to their synergistic relationship in intra-abdominal pressure regulation and torso stability. The simultaneous forward flexion and rotation decompresses the vertebral discs and stretches the posterior fascial chains, promoting tissue hydration and elasticity. The breath rhythm further enhances this effect by maximizing internal abdominal pressure changes.
How to practice
- Starting Position: Sit on a mat with legs extended wide, approximately shoulder-width apart or slightly wider, heels pressed down, and feet actively dorsiflexed (toes pointing to the ceiling). Ensure your spine is tall and neutral, not rounded. Arms are extended out to the sides at shoulder height, palms facing forward.
- Inhale: Inhale to prepare, maintaining length through the spine and broadening across the collarbones.
- Exhale & Twist: Exhale fully as you initiate a rotation of your torso to one side (e.g., to the right). Lead with the ribs, keeping the hips stable and grounded. Imagine twisting a wet towel around your spine.
- Inhale & Reach: As you reach the maximum comfortable twist, inhale as you begin to flex forward over your front leg (e.g., right leg), reaching your opposite hand (left hand) towards the outside of your front foot (right foot). The hand on the same side (right hand) lifts and reaches towards the ceiling and slightly behind you, palms still facing forward. Visualize a "sawing" action.
- Exhale & Return: Exhale slowly as you articulate back up through the spine, untwisting to return to the tall, neutral starting position. Maintain active core engagement throughout.
- Repeat: Inhale to prepare, then repeat the sequence to the other side (twist left, reach right hand to left foot, left hand lifts).
Key Actions:
- Maintain long spine throughout. Avoid collapsing.
- Keep hips anchored and stable. Rotation comes from the torso.
- Reach from the shoulder, not just the arm. Keep shoulder blades down.
- Focus on the contralateral reach, aiming to "saw" beyond the little toe.
