Why it works

The Nordic hamstring curl specifically targets the eccentric strength of the hamstrings. This is critical because hamstring injuries, particularly non-contact strains, often occur during the late swing phase of running when the hamstrings are rapidly lengthening under high tension. Eccentric training, as demonstrated by researchers like Hakkinen and further detailed in the work on Nordic hamstring protocols, remodels the muscle architecture and tendon properties. It increases fascicle length, shifts the optimal length for force production, and enhances the stiffness of the musculotendinous unit. This adaptation provides greater resilience against stretch-induced damage. How to practice

  1. Anchor your ankles securely. Have a partner hold your ankles down firmly or hook them under a stable object, like a heavy bench or barbell. Kneel on a padded surface, keeping your hips extended so your body forms a straight line from your knees to your head.

  2. Initiate a slow descent. Slowly begin to lean forward, aiming to keep your hips extended and your body straight. Resist the urge to hinge at your hips. The movement should come from your knees.

  3. Control the eccentric phase. Focus on controlling your descent for 4–6 seconds, using only your hamstrings. This is the core of the exercise. You should feel your hamstrings working intensely to slow your fall. Maintain a neutral spine; don't let your lower back arch excessively.

  4. Catch yourself. As you approach the floor and can no longer control the descent with your hamstrings, use your hands to catch yourself. Push off the floor immediately to return to the starting kneeling position.

  5. Return to start. Keep the transition smooth. Reset your posture and prepare for the next repetition. You may need to use your hands to assist the concentric (lifting) phase, as the goal here is the eccentric load.
