Casein & overnight protein 2026 — the slowest protein on the shelf, and the one claim it can actually make

Casein is the 80% of milk protein that whey isn't, and its one genuine trick is gelling in stomach acid so amino acids trickle into the blood over six to eight hours instead of ninety minutes. That is a real, measurable, well-documented mechanism — Boirie's 1997 tracer work is still the reference — and it has been inflated into an entire 'overnight anabolic window' product category. The honest version: pre-sleep casein modestly raises overnight muscle protein synthesis in people already training hard and already eating enough (Res 2012; Snijders 2015). The dishonest version is that a night-time tub is what stands between you and recovery. Meanwhile a 400g tub of plain quark delivers 24g of the same protein for a fifth of the price.

What the label is not telling you
- The overnight effect is real and small. Res 2012 gave 40g of casein pre-sleep to trained young men and measured a genuine rise in overnight muscle protein synthesis. Snijders 2015 extended it over 12 weeks of resistance training with a modest additional lean-mass effect. The dose used in the literature is 30–40g, not the 20g most people scoop, and the subjects were already training hard. If you are not resistance training, the mechanism has nothing to act on.
- Total daily protein beats protein timing, every time. Schoenfeld and Aragon's meta-analytic work keeps landing in the same place: once daily intake is adequate and distributed across three to four feedings, timing effects shrink to rounding errors. Pre-sleep casein is a fourth feeding for people who struggle to get four. That is its actual job description.
- Quark, skyr and cottage cheese are casein. Roughly 80% of the protein in any of them is casein, in food form, with calcium, some probiotic culture, and no flavour system. 200g of quark is ~24g protein for about €1. The tub exists because a scoop is easier at 10pm, not because it is chemically superior.
- 'Night-time blends' with melatonin are two products in one box, and you can only dose one of them properly. Melatonin's useful dose is 0.3–1mg for circadian timing; night-time protein blends routinely dump 3–5mg in, which is a sledgehammer dose that tends to produce grogginess rather than better sleep architecture. Buy the protein and the sleep intervention separately.
- Casein is thick, and the thickness is the product's biggest adherence problem. Micellar casein gels in the shaker within minutes. Most people who abandon casein abandon it for texture, not for lack of results. If a food form is more palatable to you at 10pm, that is the correct answer.
- Leucine density is lower than whey. Casein runs roughly 8–9% leucine versus whey's 10–11%, so a 30g casein serving sits near the MPS threshold rather than comfortably above it. Another reason the studied dose is 40g.
- Optimum Nutrition Gold Standard Casein (€45 / 32 servings) — 24g micellar casein, widely available, Informed Choice tested. The default. Scoop 1.5 servings if you want the studied dose.
- Dymatize Elite Casein (€45 / 30 servings) — 25g, decent mixability for the category, mainstream. Functionally interchangeable with the ON tub.
- Legion Casein+ / Ascent Native Casein (€55–60 / 30 servings) — Naturally sweetened, native (not acid-precipitated) casein, published lab work. The best-formulated tier; you are paying for label quality and sweetener choice.
- MyProtein Slow-Release Casein (€30 / 33 servings) — Value tier. Thinner testing disclosure, adequate chemistry, big flavour range.
- Night-time 'recovery' blends with ZMA / melatonin / ashwagandha (€50–70) — Under-dosed on the actives, over-dosed on the melatonin, priced above plain casein. Skip; buy casein and dose your sleep support deliberately.
Effect on the nervous system
The interesting thing about pre-sleep protein has almost nothing to do with muscle. Overnight is when the nervous system does its most expensive maintenance work: glymphatic clearance, memory consolidation, myelin repair, gut-lining turnover. All of it is amino-acid-hungry, and all of it happens on whatever substrate you went to bed with. Casein happens to be the only protein format that is still delivering amino acids at 3am. Tryptophan matters here too — casein is a solid tryptophan source, and tryptophan competes with the other large neutral amino acids for transport across the blood-brain barrier, which is the mechanism behind the old carbohydrate-plus-protein sleep folklore. But there is a real counterweight nobody selling casein will mention: a 40g protein load 20 minutes before bed raises thermogenesis and, in reflux-prone people, guarantees a worse night. The rule that survives contact with actual clients is 90 minutes before lights-out, not on the pillow. If a bedtime shake wrecks your sleep, it has cost you far more regulation than it bought you in overnight synthesis.
Who it might suit
Resistance trainers already eating adequate protein who want a fourth feeding without cooking. Older adults defending muscle mass overnight, where the anti-catabolic argument is strongest. People who wake at 3am ravenous. Anyone whose evening hunger reliably ends in something worse than a shake.
Who should skip it
Anyone with cow's-milk protein allergy. Anyone with reflux, who will feel a 10pm protein load as a worse night. Anyone not training, for whom this is an expensive way to buy dairy protein. And anyone hoping a night-time tub will compensate for a day that only contained 60g of protein — the fix is at breakfast, not at bedtime.
Bottom line
Casein is legitimate and modest. If you want it: Optimum Nutrition or Dymatize at 30–40g, taken 90 minutes before bed, not on the pillow. Best label: Legion or Ascent native casein. Cheapest correct answer: 200–250g of plain quark or skyr. Skip: every 'night-time recovery blend' with melatonin baked in.
